What it is

Hold one dumbbell or kettlebell against your chest, close to your sternum, with both hands. A kettlebell is usually held by the horns; a dumbbell is held vertically, one end cupped in both palms. Stand with your feet somewhere near shoulder width, toes turned out a little if that feels better — there is no single correct stance and yours will depend on your hips.

Sit down between your feet. Not backwards, as if reaching for a chair behind you — down, with your torso staying close to upright and your elbows tracking inside your knees. Go as far as you can while your heels stay flat and your lower back keeps its normal shape. Stand back up by pushing the floor away.

The weight stays in the same place against your chest for the whole movement. If it drifts away from you, the set is over.

What it demands

Deep knee flexion, and enough ankle dorsiflexion — shin travelling forward over the foot — to get there with your heels down. Ankles are the usual limiter, not hips, and they are the reason a person can squat well in shoes with a raised heel and badly in flat ones.

It also asks for an isometric hold: your upper back and arms have to keep a weight pinned to your chest while your legs do something difficult. That is a real demand and it is why the goblet squat gets hard at loads well below what your legs could manage.

You need to be able to get down and up from a deep squat without pain. If you cannot, this is not the movement to start with, and no website can tell you why — that is a question for a physio who can watch you do it.

What usually goes wrong

The heels lift. Almost always ankle range rather than willpower. Standing on a small plate or a book under the heels tells you immediately: if the squat transforms, it was ankles.

The weight drifts forward. As the arms tire, the bell creeps away from the chest, the load moves in front of you, and your back takes it. This is the most common reason a goblet squat starts to feel like a lower-back exercise.

Bouncing out of the bottom. Dropping fast and rebounding off the tissue at the bottom rather than controlling the descent. It moves more weight and teaches less.

Chasing depth you do not have. Below a certain point your pelvis will tuck under and your lower back will round. That point is anatomical and it differs between people. Stopping above it is not a failure of effort.

Where it sits

The counterintuitive thing about this movement, and the reason it is worth learning early: adding weight in front makes the squat easier to do well. The load acts as a counterweight, letting you stay upright and sit deeper than you can with nothing in your hands. People who cannot squat to depth unloaded often can, immediately, holding fifteen kilos. Nothing about their body changed; the physics did.
